Your metabolism and digestion slow way down at night. A big plate of pasta or a greasy burger at 3 AM will sit in your stomach like a brick and make the last hours of your shift miserable. But chips and candy are just as bad — you’ll crash twenty minutes later.
The sweet spot is protein + slow carbs + a little fat. Think: a wrap with chicken and hummus, Greek yogurt with berries and granola, hard-boiled eggs with cheese and an apple, or a thermos of soup with a roll on the side. It’s breakfast-adjacent, not dinner-sized. Aim for 400 to 500 calories, not a full feast.
If you have a microwave at work, pack things that reheat well. If you don’t, go cold — wraps, grain salads, and thermos food are your friends. And go easy on the coffee in the last few hours; the jitters don’t mix well with a 4 AM brain.
Save the heavy stuff for your actual daytime dinner.
